5 Best Yoga Poses for Office Workers to Relieve Back Pain and Stiff Shoulders

Spending long hours at a desk can leave the body feeling tired and stiff. Sitting for extended periods may reduce movement in the hips and spine while contributing to tension in the shoulders and upper back.

The World Health Organization (WHO) has linked higher levels of sedentary behaviour with an increased risk of conditions such as cardiovascular disease, type 2 diabetes and some cancers. Its guidelines also recommend reducing sedentary time and replacing it with movement whenever possible.

A desk job does not automatically mean that the body will be harmed. However, taking regular movement breaks throughout the workday can help reduce prolonged inactivity. The following simple yoga poses can be performed at or near a desk without requiring a yoga mat or a change of clothes.

1. Seated Cat - Cow

Seated Cat-Cow is a simple movement that gently mobilises the spine after sitting in one position for a long time.

Sit near the edge of a chair with your feet flat on the floor and hands resting on your knees. Inhale as you gently arch your back, lift your chest and look slightly upward. Exhale as you round your spine, bring your chin towards your chest and gently draw your abdomen inward.

Repeat slowly for 8–10 rounds. The movement should be comfortable and controlled rather than a deep stretch.

2. Eagle Arms

Eagle Arms can help release tension in the shoulders and upper back, particularly after extended computer use.

Sit or stand upright and extend both arms forward. Cross your right arm over your left, bend your elbows and bring your palms together if comfortable. Gently lift your elbows while keeping your shoulders relaxed and away from your ears.

Hold for 15–20 seconds, then switch sides.

3. Seated Spinal Twist

Gentle spinal rotation can provide a change from the forward-facing position commonly maintained while working at a desk.

Sit sideways on a chair with both feet firmly on the floor. Hold the back of the chair, lengthen your spine as you inhale and gently rotate towards the back of the chair as you exhale.

Hold for 15–20 seconds, breathe normally and repeat on the other side. The twist should feel gentle and comfortable rather than forced.

4. Chair Pigeon

Sitting for long periods can make the hips feel tight. Chair Pigeon provides a gentle stretch for the hip area.

Sit upright and place your right ankle over your left knee. Allow your right knee to open outward. If comfortable, gently press the knee downward and lean forward slightly from the hips.

Hold for 20 - 30 seconds and repeat on the opposite side. Avoid forcing the stretch.

5. Forward Seated Fold

This gentle forward fold stretches the back of the legs and offers a short break from prolonged screen time.

Sit towards the edge of your chair with your feet hip-width apart. Lengthen your spine as you inhale, then hinge forward from your hips as you exhale, bringing your chest towards your thighs. Your hands can rest on your legs or move towards the floor.

Hold for 20 - 30 seconds and slowly return to an upright position.

Regular Movement Is Important

These yoga poses can help ease everyday stiffness, but they should not be considered a way to completely counteract the effects of prolonged sitting.

Instead of waiting until the end of the workday, try to include short movement breaks throughout the day. Standing up, walking around, stretching, refilling your water bottle or spending a few minutes doing gentle yoga can help break up long periods of sitting.

Small movements may seem insignificant during a busy workday, but making them part of a regular routine can encourage a more active approach to working and sitting.
